    5 Balanced Breakfasts for Midlife Women | Craft Your Body

    One of the biggest struggles my clients tell me about is breakfast. Not because they don't know breakfast matters, but because the usual options — toast, cereal, a fancy protein yoghurt pot or a piece of fruit — leave them hungry an hour later, reaching for biscuits by 10am.

    In midlife or any stage of life, but especially through perimenopause, blood sugar swings can feel sharper. Protein, fibre and healthy fats at breakfast help smooth that curve, keep you fuller for longer, and set a calmer tone for the rest of the day. The good news? You don't have to eat like a bodybuilder. No plain chicken breast, no sad Tupperware. Just real food, balanced macros, and flavours you actually want to wake up to.

    Each of these five breakfasts lands around 30g of protein, alongside carbohydrates and healthy fats for satiety and steady energy. They're designed for women who want structure without rigidity — easy enough for a weekday, tasty enough for a slow weekend morning.

    1. Creamy Protein Smoothie or Smoothie Bowl

    This is my go-to when I'm in a rush or don't fancy chewing first thing. It tastes like a treat, but the protein, healthy fats and fibre keep me going until lunch. I use Arbonne's chocolate pea protein because it contains added vitamins and minerals and 20g of absorbable protein per scoop, but use whichever powder you like.

    Ingredients

    • A scoop (recommended packet dose per serving) chocolate protein powder
    • 150g Greek yoghurt
    • ½ medium avocado
    • 1 medium banana
    • 100g frozen mixed berries
    • 1 tbsp chia or flax seeds
    • Water or unsweetened almond milk to blend

    Method

    1. Blend the protein powder, Greek yoghurt, avocado, half the banana and half the berries with enough liquid for your chosen consistency.
    2. For a runnier shake, add more water. For a thicker, spoonable bowl, use less liquid.
    3. Top with the remaining fruit, chia or flax seeds, and a small sprinkle of low-sugar granola for crunch.

    Approx macros: 30g protein · 45g carbs · 18g healthy fats

    Tip: The avocado makes the smoothie creamy but you won't taste it. Can't tolerate dairy? Swap Greek yoghurt for a Greek-style soy yoghurt (closest in protein) or silken tofu, and add a little extra protein powder if needed.

    2. Veggie-Packed Breakfast Omelette

    A savoury, portable option you can eat hot at the table or wrap and take with you. The extra egg whites bump the protein without making it heavy.

    Ingredients

    • 2 whole eggs
    • 3 egg whites
    • 30g feta or cheddar, crumbled
    • Handful of spinach, peppers, mushrooms or tomatoes
    • ½ avocado to serve
    • Vine tomatoes to serve

    Method

    1. Whisk the eggs and egg whites together.
    2. Sauté the vegetables in a little olive oil, pour in the eggs and cook until just set.
    3. Add the cheese, fold the omelette and serve with avocado and tomatoes.

    Approx macros: 30g protein · 12g carbs · 22g healthy fats

    Tip: An omelette maker makes this almost hands-free on busy mornings and it requires no additional oils for cooking.

    3. Scrambled Eggs with Avocado & Sourdough

    Comfort food that still ticks the protein and fibre boxes. Add a little heat or smoked paprika for extra flavour.

    Ingredients

    • 2 whole eggs
    • 3 egg whites
    • 1 slice sourdough bread
    • ½ avocado, sliced
    • Handful of cherry tomatoes
    • Hot sauce or smoked paprika to taste

    Method

    1. Gently scramble the eggs and whites in a non-stick pan.
    2. Toast the sourdough.
    3. Serve with sliced avocado and tomatoes, finished with hot sauce or a sprinkle of smoked paprika.

    Approx macros: 29g protein · 24g carbs · 18g healthy fats

    Tip: Stir a spoonful of cottage cheese into the eggs just before they finish cooking for an extra protein boost.

    4. Sweet Potato & Pepper Breakfast Hash

    A warming, colourful hash that works for breakfast, brunch or even a light dinner. Prep the sweet potato the night before and this becomes a 10-minute meal.

    Ingredients

    • 150g diced sweet potato
    • 1 red pepper, diced
    • ½ red onion, diced
    • 100g baby spinach
    • 2 whole eggs
    • 1 egg white
    • 30g feta, crumbled
    • 1 tsp olive oil
    • Smoked paprika, salt and pepper

    Method

    1. Roast or sauté the sweet potato with olive oil and smoked paprika until tender.
    2. Add the pepper and onion and cook until softened.
    3. Stir in the spinach until wilted.
    4. Make a well in the pan and fry the eggs and egg white to your liking.
    5. Top with feta and season well.

    Approx macros: 28g protein · 38g carbs · 16g healthy fats

    Tip: Add a few black beans for extra fibre if you want a more substantial bowl. Not a feta fan? Swap in reduced-fat cheddar, a spoonful of cottage cheese, or a sprinkle of Parmesan for lower-fat options that still add plenty of flavour.

    5. Protein Pancakes with Berries

    Weekend-feeling pancakes that are balanced enough for any morning. Make a double batch and freeze the extras.

    Ingredients

    • A scoop (recommended packet dose per serving) protein powder
    • 1 whole egg
    • 1 medium banana, mashed
    • 50g oats
    • 100g Greek yoghurt to serve
    • Fresh berries and a drizzle of agave, if wanted

    Method

    1. Blend or whisk the protein powder, egg, banana and oats into a thick batter.
    2. Cook small pancakes in a non-stick pan over a medium heat until golden on both sides.
    3. Stack and top with Greek yoghurt, berries and a little agave if you like.

    Approx macros: 32g protein · 42g carbs · 10g healthy fats

    Tip: Freeze cooked pancakes in portions and reheat in the toaster for busy mornings. For a quick chocolate sauce, mix cacao powder with a little hot water until smooth. For a dairy-free topping, use Greek-style soy yoghurt or a thicker coconut yoghurt with an extra sprinkle of protein powder.

    Why these breakfasts work in midlife

    These aren't random recipes thrown together. They're built around the same principles I use with my one-to-one coaching clients:

    • Protein at breakfast. Around 30g of protein first thing helps stabilise blood sugar, supports muscle maintenance, and reduces the urge to snack through the morning.
    • Healthy fats. Avocado, eggs, seeds and olive oil add satiety and help your body absorb fat-soluble vitamins. They also make the meal taste good, which matters.
    • Fibre and complex carbs. Vegetables, fruit, oats and sourdough provide fibre and slower-releasing carbohydrates, keeping energy steadier than toast or cereal alone.
    • Flexibility. Each recipe can be scaled up or down, swapped to suit what you have, and adapted for gluten-free, dairy-free or vegetarian needs without losing the balance.

    Start with one

    You don't need to overhaul your whole week. Pick one breakfast that appeals to you, try it a few times, and notice how your energy and hunger feel by mid-morning. Small, consistent changes beat a perfect plan you can't stick to.
